What would change the most
These are estimates from averages, not a measurement of your attention. Gaps between pickups are not evenly spaced in real life, and plenty of phone use is genuinely useful. Read this as a prompt to notice your own pattern rather than a score to feel bad about.
Four hours of screen time could mean a long video call and some reading, or it could mean two hundred separate checks lasting a minute each. Both produce the same number on your phone. Only one of them destroys your ability to think. Attention fragmentation is the thing worth measuring, and almost nothing measures it.
Below the tool you get what the research actually found about interruptions, why the gaps between pickups matter more than the total, and what changes the pattern.
Why Screen Time Tells You Nothing
Your phone reports a total. Totals hide shape.
Consider two people with identical four hour screen time figures.
Person A spends 90 minutes on a video call, an hour reading, 40 minutes on navigation and messages, and picks the phone up 18 times across the day. Their longest uninterrupted stretch is over an hour.
Person B picks the phone up 140 times. Each session averages under two minutes. Their longest gap without touching it is 11 minutes.
Same total. Completely different days. Person B never had a chance at sustained thought and their screen time report will not tell them why.
The number that matters is the gap between pickups, and that is what the tool calculates.
What the Research Actually Found
The most cited work here comes from Gloria Mark at the University of California, Irvine, who has followed knowledge workers with clipboards, then cameras, then tracking software, for over twenty years.
The headline finding. After a digital interruption it takes an average of 23 minutes and 15 seconds to fully return to a complex task.
That number gets quoted constantly and deserves context. It came from observational studies of office workers on complex knowledge work, not from people checking a phone while watching television. The cost of an interruption depends heavily on what you were doing.
Two findings matter more and get quoted less.
Roughly 44 percent of interruptions are self generated. Nobody pinged you. You reached for the phone yourself, out of habit. That means notification settings alone cannot fix this.
Average time on a single screen before switching has fallen from about 2.5 minutes in 2004 to around 47 seconds in Mark’s more recent data. The pattern got substantially worse within a generation.
Attention residue explains why the cost is so high. Sophie Leroy at the University of Washington described how cognitive activity about a previous task persists after you stop working on it. You are physically back at your desk while part of your working memory is still processing the message you just read. Performance, error rate and response time all suffer during that overlap.
What the Gap Number Means
The tool takes your waking hours, subtracts your screen time, and divides what remains by your pickup count.
That produces your average uninterrupted stretch.

A typical pattern of 72 pickups across a 16 hour day with 4 hours of screen time produces roughly 10 minute stretches.
Real gaps are not evenly spaced, and the average still tells you something useful. Someone averaging 10 minutes might get one genuine hour and then a shredded afternoon. Someone averaging 3 minutes never gets the hour at all.
Notifications Versus Self Interruption
The tool compares your notification rate against your pickup rate because the two point at different fixes.
Notifications far exceeding pickups means your phone is starting most of these interactions. That is the easier problem, because settings solve it. Turning off everything except calls and messages from real people typically cuts pickups without requiring any willpower.
Pickups roughly matching or exceeding notifications means you are starting them yourself. Mark’s finding that 44 percent of interruptions are self generated describes exactly this, and no notification setting touches it. Friction is the tool that works here.
Distance beats discipline. A phone in another room ends the habit loop in a way that a phone face down on the desk does not.
What Actually Changes the Pattern
Ordered roughly by effect for effort.
Turn off notifications for everything except calls and messages. Most people have dozens of apps permitted to interrupt them, and almost none of them need to be.
Put the phone in another room for one block a day. One is enough to start. Reaching for a phone that is not there breaks the loop faster than resisting one that is.
Move your two most opened apps off the home screen. Adding three seconds of friction removes a surprising share of automatic opens.
Switch to grayscale. The colour on app icons and notification badges is designed to pull your eye. Removing it makes the phone noticeably less interesting.
Charge it outside the bedroom. This fixes the first and last pickups of the day, which tend to set the pattern for everything between.
Batch your checking. Three deliberate checks at set times beats forty scattered ones, and you will not miss anything that matters.
Notice the trigger rather than the app. Most automatic pickups follow a moment of boredom, difficulty or discomfort. The app is the destination, not the cause.
What This Is Not About
Worth stating plainly, since digital wellness content slides into moralising very easily.
Screen time is not inherently harmful. A video call with family, a navigation app, an audiobook and a work document are all screen time. So is forty minutes of scrolling you did not choose. Treating them identically is the mistake this tool exists to correct.
Fragmentation is not a character flaw. These products are designed by large teams specifically to maximise the behaviour you are trying to reduce. Losing to that design is not weakness.
Constant focus is not the goal. Mark’s own work debunks that idea. Attention has rhythms, some kinds tax you and some replenish you, and expecting sustained concentration all day is neither possible nor healthy.
No number here is a score. The tool exists to make a pattern visible, not to grade you.
Sleep, Attention and Phones
The two connect more than people realise.
Poor sleep degrades attention directly, which increases the pull toward passive phone use, which pushes bedtime later. That loop runs in both directions.
Two practical points. Phones in the bedroom delay sleep onset through both light exposure and stimulating content, and content matters more than light for most people. And late caffeine costs you sleep without your noticing, which shows up the next day as reduced ability to hold attention.

Total screen time was never the right measurement. It hides the shape of your day, which is the part that decides whether you can hold a thought.
Two numbers tell you more. Your average gap between pickups, which shows whether focused work is even geometrically possible. And whether notifications or you are starting the interactions, since those need completely different fixes.
Start with one protected block a day, phone in another room. Distance works where willpower does not, and one block is enough to find out what your attention can still do.
