The Number Most Calculators Still Use
The Recommended Dietary Allowance for protein sits at 0.8 grams per kilogram of bodyweight. That figure has been repeated so often that people treat it as a target.
It was never a target. The RDA marks the minimum needed to prevent deficiency in most healthy adults. Nutrition researchers describe it as the floor rather than the goal, and the distinction matters enormously.
The 2026 to 2030 Dietary Guidelines raised the recommended range to 1.2 to 1.6 grams per kilogram. For a 70 kilogram adult that shifts the number from 56 grams a day to somewhere between 84 and 112.
Plenty of researchers pushed back on how large that jump was. Worth knowing though is that average US intake already sat around 90 to 100 grams daily for men and 65 to 75 for women. Most people were inside the new range before it changed.
Read that as reassurance rather than an instruction to eat more. The gap sits mainly with older adults, people eating very little, and anyone losing weight.
What Drives Your Number
Four things move it.
Bodyweight. Everything scales from this. More tissue needs more protein to maintain.
Activity. Training creates damage that repair requires protein to fix. Hard training raises needs meaningfully.
Weight loss. This surprises people. Eating in a calorie deficit raises protein needs rather than lowering them, because protein is what stops your body breaking down muscle for fuel.
Age. From around 65 the body responds less efficiently to dietary protein, a phenomenon researchers call anabolic resistance. Older adults need more protein per kilogram, not less, and this is the group most likely to fall short.
Why Spreading It Out Matters
Total daily protein gets all the attention and distribution matters too.
Muscle protein synthesis responds to protein at a meal, and that response saturates somewhere around 20 to 40 grams for most adults. Eating 100 grams at dinner does not produce four times the response of 25 grams.
Typical eating patterns skew badly here. Breakfast often carries 10 grams, lunch 20, dinner 60. Shifting some of that dinner protein to breakfast usually improves the total effect without changing what you eat overall.

Where Protein Actually Comes From
Knowing the rough content of common foods makes hitting a target far easier than tracking.

Two patterns come out of that table.
Animal foods concentrate protein. A single chicken breast delivers what five cups of quinoa would.
Plant sources need volume. Reaching 100 grams from plants alone is entirely possible and it takes larger portions. Lentils, tofu, tempeh, edamame and seitan carry the most.
Do You Need Protein Powder?
Not usually. Powder is convenient rather than superior.
What it does well. Delivers 20 to 25 grams in one scoop with few calories, stores indefinitely and mixes into anything. Useful for people who struggle with breakfast or train early.
What it does not do. Build muscle better than food. Whole food sources bring calcium, iron, B vitamins and other nutrients powder lacks.
One caution. Protein powders are supplements, which means the FDA does not review them before sale. Independent testing has found heavy metals in some plant based products. Choose brands with third party testing.

Who Should Eat Less Protein
This section matters more than the rest of the article for the people it applies to.
Chronic kidney disease. Damaged kidneys struggle to clear the waste products of protein metabolism. Many people with CKD need protein restricted, often to around 0.6 to 0.8 grams per kilogram. Follow your nephrologist rather than any calculator.
Liver disease. Advanced liver disease sometimes requires protein adjustment. Your specialist decides.
Certain metabolic disorders. Phenylketonuria and similar conditions require lifelong protein management.
Healthy kidneys handle higher protein intakes without harm. Studies in athletes eating well above 2 grams per kilogram have not shown kidney damage in people who started with normal function.
The distinction is important and often blurred. High protein does not cause kidney disease. Existing kidney disease means protein needs limiting.
