Where Your Calories Actually Go

Total daily energy expenditure, usually shortened to TDEE, breaks into three parts.

Basal metabolic rate, around 60 to 70 percent. The energy your body uses keeping you alive. Breathing, circulating blood, maintaining temperature, repairing tissue, running your brain. This happens whether you get out of bed or not.

Thermic effect of food, around 10 percent. Digesting and absorbing what you eat costs energy. Protein costs the most, at roughly 20 to 30 percent of its own calories, which is one reason higher protein diets help slightly with weight management.

Everything else, around 20 to 30 percent. Deliberate exercise plus all the movement you do without thinking about it, which researchers call NEAT. Fidgeting, standing, walking to the kitchen, gesturing while talking.

That distribution surprises people, and the calculator shows it as a bar for exactly that reason.

The practical consequence. A 45 minute gym session might burn 350 calories. Your resting metabolism burned around 1,400 that day without your involvement. Exercise matters enormously for health and it is a small lever on total energy expenditure.

NEAT is the underrated part. The difference between an active and a sedentary lifestyle can reach several hundred calories a day, and almost none of it comes from formal exercise. Standing more, walking more and taking stairs adds up quietly.

Which Formula This Uses

The calculator uses the Mifflin-St Jeor equation for basal metabolic rate, which research consistently finds more accurate than the older Harris-Benedict formula for most adults.

For men: 10 times weight in kg, plus 6.25 times height in cm, minus 5 times age, plus 5.

For women: the same, minus 161 instead of plus 5.

That figure gets multiplied by an activity factor between 1.2 and 1.9 to produce TDEE.

How accurate is it? Reasonably, at a population level. Individual variation runs roughly 10 to 20 percent even between people with identical measurements, driven by differences in muscle mass, genetics, hormones and daily movement.

That is why the honest instruction is to use the number as a starting point, track your weight over two or three weeks, and adjust based on what actually happens rather than what the formula predicted.

Why Deficits Are Capped Here

The calculator offers gradual loss at 15 percent below maintenance, and nothing steeper. That is deliberate.

Aggressive deficits cost muscle. Losing weight fast means losing a larger share of it as lean tissue. Muscle burns calories at rest, so losing it makes every subsequent attempt harder.

They rarely last. Large restriction produces strong hunger and rebound eating. Slower approaches survive contact with real life.

They can be genuinely unsafe. Very low calorie diets require medical supervision, and unsupervised versions carry risks including gallstones, muscle loss, nutrient deficiencies and cardiac problems.

A 15 percent deficit typically produces around half a kilogram or one pound of loss per week for most people. That is slower than the internet promises and considerably more likely to still be true in a year.

The tool also enforces a floor of 1,200 calories for women and 1,500 for men. Anyone whose inputs fall below that gets the floor and an explanation rather than a lower number.

What BMI Is Actually For

BMI was designed in the 1830s by a mathematician studying populations, not by a physician assessing individuals. That origin explains most of its problems.

What it does well. Tracks trends across large groups cheaply. Public health bodies use it for exactly that.

What it cannot do. Distinguish muscle from fat. A muscular athlete and a sedentary person of identical height and weight get identical BMIs and completely different health profiles.

Where it misleads most. Very muscular people get classified as overweight. Older adults who have lost muscle can appear healthy while carrying substantial fat. And the standard cutoffs were derived largely from European populations.

The ethnicity issue matters. Several health bodies including the WHO recommend lower thresholds for people of South Asian, Chinese and some other backgrounds, because cardiometabolic risk rises at lower BMI values in those populations. A BMI of 24 means different things for different people.

Read BMI as one rough input among several, not as a verdict on your health.

Waist to Height Ratio Beats BMI

This is the measurement most calculators skip and it deserves more attention.

Divide your waist circumference by your height, in the same units. The threshold is straightforward.

Why it works better. Waist circumference reflects visceral fat, the fat packed around your organs, which drives metabolic risk far more than fat sitting under the skin. BMI cannot see where fat is.

The rule of thumb. Keep your waist under half your height. It applies across sexes and most populations, needs no tables, and takes one tape measure.

Measure at the narrowest point, roughly level with your navel, standing relaxed and breathing out normally. Do not pull the tape tight.

Reading the Macro Numbers

The calculator sets macros in a specific order.

Protein first, by bodyweight. 1.6 g per kilogram at maintenance, rising to 1.8 during a deficit. Protein needs go up when calories go down, because protein is what stops your body breaking down muscle for fuel.

Fat next, at around 27 percent of calories. Enough for hormone production and absorbing fat soluble vitamins, without crowding out everything else.

Carbohydrate fills the remainder. Fuel for training and brain function.

Body Fat From a Tape Measure

The calculator uses the US Navy circumference method, which estimates body fat from neck, waist and hip measurements.

Accuracy. Within about 3 to 4 percentage points of a DEXA scan for most people, which is respectable for something requiring only a tape measure. Skinfold calipers and bioelectrical impedance scales sit in a similar range.

What matters more than the number. The trend. Measure under the same conditions, ideally in the morning before eating, and watch the direction over months rather than obsessing over a single reading.

Women carry more essential fat than men for physiological reasons. Comparing across sexes makes no sense.

Who Should Not Use These Numbers

Some situations need individual guidance rather than a formula.

  • Any history of disordered eating, since tracking numbers can make things worse
  • Pregnancy or breastfeeding, when needs rise and restriction is inappropriate
  • Type 1 diabetes, or type 2 managed with insulin
  • Chronic kidney disease, where protein usually needs limiting
  • Anyone under 18, who is still growing
  • Recovery from illness or surgery
  • Athletes in weight class sports, who need supervised guidance
